Step 1: The Basic Setup and Movement
Before you move, you must secure your feet firmly to the ground or an anchor point.
- Secure your feet: Anchor your ankles solidly into position.
- Snap the hips: Set your position by locking your hips forward.
- Fall forward: Control the descent forward toward the floor.
- Pop back up: If you possess enough strength, drive through the hamstrings to pop right back up.

Common Mistakes to Avoid
While the movement appears straightforward, execution errors are frequent.
1. Flopping to the Floor
Do not simply give up and flop forward. To extract real training adaptation from this exercise, you must fight with your legs the entire way through. Maintain high effort and resist the descent until the very end.
2. Letting the Hips Bend (Snapping and Bending)
The queue is bend and snap, not snap and bend.
- Do not break at the hips.
- Snap your hips forward and lock them in place.
- Squeeze your glutes tightly and keep your hip line completely rigid throughout the descent.
Step-by-Step Regressions to Build Strength
If you cannot perform the full movement without breaking form or flopping, scale back and select an appropriate regression.
1. Hip Hinge Nordic
- Lock your hips in place.
- Start by introducing initial tension onto the hamstrings.
- Move up and down through the hinge, pushing further out as strength develops.

2. Eccentric-Only Nordic
Once your hamstrings tolerate the load, shift to controlled eccentrics:
- Lower down slowly and controlled.
- Keep your hips completely straight and fight the descent as long as possible.
- If you are still too far from the floor, catch the ground with your hands, lower your chest and thighs down to the floor (while still fighting with your hamstrings), and push back up to reset.
3. Band-Assisted Nordic
- Place a resistance band around your hips.
- Fall forward maintaining the exact same locked-hip mechanics, using the band to help pull you back up.
- Start with a heavier band if required, with the ultimate goal of progressing to a lighter band.

4. Reduced Range of Motion (Block Target)
- Perform the movement unassisted, but stack up blocks in front of you.
- Fall forward toward the blocks, touch them while keeping continuous tension on the hamstrings, and return to the starting position.

5. Full Floor Nordic
- Descend all the way down to the floor and curl yourself back up with zero assistance.
Programming: Volume, Frequency, and Effort
Getting legitimately good at Nordics requires consistent, high-quality effort. Half-hearted attempts will not build capacity.
- Frequency: Train them regularly, 2 to 3 times per week.
- Repetition Range: Work within 3 to 12 reps per set.
- Progression: Utilize the regression ladder outlined above, progressively building and accumulating volume over time.
How to Secure Your Feet
You do not need specialized gym machinery to set up an effective anchor point. Use any of the following setups:
- Leg roller attachment on a rack or bench.
- Loaded barbell: A heavy barbell pinned down with weight plates.
- Ratchet strap: Strapping your legs or feet securely to a sturdy anchor.
- A car: Anchoring your heels under a vehicle frame or bumper.
- A bed sheet and door: Tie a knot at each end of a bed sheet, slide it over the top/opposite side of a closed door frame, close the door firmly, and lock your feet under the sheet loops.

The Outcome: Resilient Hamstrings
Nordics are undeniably rough, but they build hamstrings that are stronger, more resilient, and robust. Putting in the work allows you to sprint faster and jump farther. Commit to the progressions, put in the required effort, and build real hamstring capacity.
